Running form advice can get overcomplicated quickly — there are coaches who will analyse your foot strike, cadence, arm swing, hip alignment, and head position in separate sessions. For most recreational runners, this level of detail is overkill.
But there are a handful of form elements that genuinely matter for everyday runners: they affect injury risk, running economy (how efficiently you convert effort into forward movement), and how comfortable you feel during a run. These are worth understanding and gradually working on.
Why Form Matters (and Why It’s Not the Whole Picture)
Good running form reduces the impact forces on your joints, makes breathing easier, and allows you to run further at the same effort level. It’s not about looking like an elite runner — it’s about removing mechanical inefficiencies that cost you energy and increase your injury risk over thousands of running steps.
That said, form is not the main determinant of running performance or injury for most beginners. Building mileage slowly, wearing appropriate shoes, and recovering properly have a larger effect on injury prevention than perfect form. Treat form work as a gradual, long-term project, not something to overhaul all at once.
1. Posture: Run Tall
The most common form problem in beginner runners is forward lean at the waist — hunching over with a curved spine. This:
– Compresses your lungs and makes breathing harder
– Shifts your weight forward in a way that increases ground impact on your knees
– Creates tension in your lower back and shoulders that compounds over long runs
What to do: Imagine someone has a string attached to the top of your head pulling you upward. Your back should be straight (not rigid), your chest open, and your chin parallel to the ground. A slight forward lean from the ankles (not the waist) is fine — this is the lean that propels you forward.
A quick check during a run: if you can see the ground 2–3 metres ahead of you without looking down, your posture is probably fine. If you can see your feet, you’re looking down too much.
2. Cadence: Aim for More Steps, Not Longer Ones
Stride length and cadence (steps per minute) are related. Many beginner runners overstride — they reach their foot forward well in front of their body with each step. This is inefficient for two reasons:
- It creates a braking force — your foot lands ahead of your centre of mass, which slows you down
- It increases impact on your heel and knee with each step
The research-backed target is around 160–180 steps per minute (counting both feet). The average recreational runner is typically around 150–160. Increasing cadence by 5–10% reduces overstriding without having to think about it directly — when you take more steps, each step naturally gets shorter.
How to work on it: Run with a metronome app set to your target cadence (try Metronome Beats, free on iOS/Android) for 10–15 minutes of one run per week. It feels strange at first. After 3–4 weeks, the rhythm starts to feel normal.
3. Foot Strike: Don’t Obsess Over It
There has been a long debate about heel striking vs. forefoot/midfoot striking. The current evidence suggests:
- Heel striking is not inherently bad for most runners
- What matters more is where your foot lands relative to your body — if your foot lands directly under your hip (rather than far in front), the type of strike matters less
- Very heavy heel striking (where your heel crashes down with your leg extended far forward) is associated with more knee stress and injury
If you work on cadence and posture, your foot strike often self-corrects without you having to think about it. Don’t try to switch from heel to forefoot striking suddenly — this shifts load to your calves and Achilles and can cause injury.
4. Arms: Relaxed and Compact
Your arms are counterweights to your legs. When they work efficiently, they reduce the rotational strain on your spine and contribute to your overall rhythm.
What efficient arm swing looks like:
– Elbows bent at approximately 90°
– Arms swinging forward and back, not across your body (no crossing the midline)
– Hands relaxed — imagine holding potato chips without crushing them
– Shoulders low and relaxed, not pulled up toward your ears
The shoulder tension test: mid-run, drop your arms and shake them out for two seconds. If you immediately notice your shoulders dropping when you do this, you’ve been carrying tension you didn’t notice. This costs energy over a long run.
5. Breathing: Rhythmic and Through Both Nose and Mouth
There’s no single correct breathing pattern for running, but rhythmic breathing — synchronised with your footfalls — helps regulate your effort and is associated with fewer side stitches.
A common pattern: inhale for 3 steps, exhale for 2 (the “3:2” pattern). This ensures the exhale doesn’t always land on the same foot, which research suggests may reduce the diaphragm asymmetry that causes side stitches.
At easy pace, you should be able to breathe through your nose comfortably. If you’re breathing hard through your mouth, you’re running too fast for that session. At race pace and tempo pace, mouth breathing is normal and necessary.
Putting It Together: The Priority Order
If you try to fix all of these simultaneously, you’ll think about form so much you’ll enjoy the run less. Work on one thing at a time, in this order:
- Posture — run tall, chest open. Two-week focus.
- Cadence — use a metronome once a week. Four-week focus.
- Arm swing — check in on your shoulders and arm position during easy runs. Ongoing.
- Foot strike — leave this alone unless you’re having recurring knee or shin issues; it often corrects itself when 1–3 improve.
A Simple Mid-Run Form Check
Every 10–15 minutes during a run, do a quick scan:
– Am I running tall? (chest open, back straight)
– Are my shoulders relaxed? (drop and shake them out if not)
– Are my hands loose? (unclench them)
– Am I breathing rhythmically?
That’s it. Four questions. Over months, the answers stop being “no” and good form becomes automatic.

Good running form is built over months, not fixed in a session. The changes that make the most practical difference for everyday runners:
- Run tall — posture is the single biggest efficiency gain for most beginners
