Heart Rate Zones for Running Explained

Heart rate zones give you a framework for training intensity — dividing the full range of effort into bands, each of which produces different physiological adaptations. Training too hard, too often is one of the most common mistakes among recreational runners. Understanding heart rate zones provides a way to train with intention rather than just effort.


What Are Heart Rate Zones?

Heart rate zones are ranges of heart rate, expressed as percentages of your maximum heart rate (HRmax), that correspond to different training intensities. Most systems use 5 zones:

Some systems (like Garmin’s default) use 5 zones. Others (like Polar or the “80/20” training system) use variants. The exact zone boundaries vary by system — what matters is consistency within whichever system you use.


Finding Your Maximum Heart Rate

Zone calculations are only meaningful if based on an accurate maximum heart rate. The commonly used formula — 220 minus your age — is a statistical average with a standard deviation of ±10–15 bpm. It’s a starting point, not a precision tool.

More accurate methods:

  1. GPS watch estimation: Most modern GPS watches estimate HRmax over time based on your running data. More accurate than the formula, still an estimate.

  2. Lab or field test: A hard interval session or a hard 5K race will typically get you close to your true HRmax. After a thorough warm-up, run as hard as you can for 3–4 minutes — your peak heart rate during this effort approximates HRmax.

  3. Professional testing: A VO2 max test in a sports science lab provides the most accurate HRmax measurement.


What Each Zone Does

Zone 1 (50–60% HRmax): Recovery
Active recovery — used for warm-ups, cool-downs, and very easy days between hard sessions. Promotes blood flow and recovery without creating additional fatigue. Most recreational runners spend too little time here and skip it entirely.

Zone 2 (60–70% HRmax): Aerobic Base
The most important zone for distance runners. Builds aerobic base capacity — training your mitochondria (the cells’ energy-producing structures) to work more efficiently, improving your ability to burn fat as a fuel source, and improving cardiovascular efficiency.

The “80/20 principle” of training suggests that 80% of training volume should be in Zones 1–2, and 20% in Zones 3–5. Most recreational runners do the opposite — running at moderate effort (Zone 3) for most runs, which is neither easy enough to recover nor hard enough to be a quality session.

Zone 3 (70–80% HRmax): Moderate / “Comfortably Hard”
The zone where most recreational runners spend too much time — it’s hard enough to accumulate fatigue, but not hard enough to produce the same adaptations as Zones 4–5 quality sessions. Not useless, but overused.

Zone 4 (80–90% HRmax): Threshold
Where tempo running and lactate threshold training occurs. Training here raises the pace at which lactate accumulates, allowing you to sustain faster paces for longer. Should represent only 10–20% of weekly volume.

Zone 5 (90–100% HRmax): VO2 Max / Maximum
Short, very high-intensity efforts. Interval training at 5K pace or faster. Raises VO2 max and trains the body to process oxygen at its maximum rate. Only a small percentage of weekly volume should be here — with adequate recovery days between sessions.


Why Zone 2 Gets So Much Attention

The “Zone 2 training” concept — spending large amounts of easy running below 70% HRmax — has become widely discussed in recent years. The evidence behind it:

Elite endurance athletes spend approximately 75–80% of their training volume in Zones 1–2, despite high overall training loads. The easy running builds aerobic engine capacity. The hard sessions then target specific speed and lactate adaptations.

For recreational runners, the practical implication: your easy runs are probably too fast. Slowing them down to genuine Zone 2 pace feels uncomfortably slow at first (many runners’ Zone 2 pace includes walk breaks initially), but produces better aerobic adaptation than moderate-effort jogging.


How to Train Using Heart Rate Zones

Step 1: Estimate or measure your HRmax (using a field test is most practical).

Step 2: Calculate your zone boundaries (% of HRmax).

Step 3: Use your GPS watch’s heart rate display to keep easy runs genuinely easy. It will feel uncomfortably slow at first.

Step 4: Reserve Zone 4–5 for your quality sessions — one interval session and/or one tempo session per week is sufficient for most recreational runners.


Limitations of Heart Rate Training

Heart rate drift: In warm conditions, heart rate rises over time even at constant effort. Running in the heat requires adjusting zone targets.

Cardiac drift on long runs: The longer the run, the higher heart rate drifts. Zone 2 pace on a 2-hour run will be slower than Zone 2 pace on a 30-minute run.

Day-to-day variation: Stress, poor sleep, and illness all raise resting heart rate and shift zones. A zone that felt easy yesterday may feel hard today.

Rate of perceived exertion (RPE) is a useful backup: easy (can sing), moderate (can speak in full sentences), hard (can speak in few words), very hard (can’t speak).

  1. Most of your running should be Zone 2 — genuinely easy, conversational pace
  2. Find your actual HRmax with a field test — the 220-minus-age formula is inaccurate for many people
  3. Zone 3 is the overused zone — too hard to recover, not hard enough for quality adaptation
  4. One quality session per week (Zone 4–5) is sufficient for most recreational runners
  5. Your easy pace will feel uncomfortably slow if you’re doing it correctly — slower than you think you should be running
