Post-Run Stretching Routine for Runners

Post-run stretching is one of those running habits that most runners do by default — and many do poorly, focusing on the wrong muscles, holding stretches too briefly, or doing them before the muscles have cooled down.

This guide covers a practical routine targeting the muscles most stressed by running, explains how long to hold each stretch, and addresses the evidence on what post-run stretching actually achieves.


What Stretching Does (and Doesn’t Do)

Before the routine, it’s worth being clear about what the evidence shows:

Stretching does:
– Improve range of motion over time if done consistently
– Reduce the sensation of muscle tightness after running
– Form part of a wind-down routine that helps transition from exercise to rest

Stretching probably doesn’t:
– Prevent DOMS (delayed onset muscle soreness — the soreness 24–48 hours after a hard session)
– Significantly speed recovery on its own
– Prevent injury in a straightforward way (the evidence for stretching as injury prevention is weak)

This doesn’t make post-run stretching pointless — range of motion matters for running economy, and hip and hamstring tightness contribute to running-related injuries over time. But don’t expect one post-run stretch session to fix anything. The benefits are cumulative and come from consistent, sustained practice.


When to Stretch

Post-run stretching is more effective than pre-run static stretching. After a run, your muscles are warm and more pliable, which allows greater range of motion with less discomfort.

If you want to do something before a run, use dynamic stretching (leg swings, hip circles, high knees) rather than static holds. Static stretching before running temporarily reduces the force output of the stretched muscles and is not recommended as a pre-run warm-up.


The Routine: 10–12 Minutes

Hold each static stretch for 30–60 seconds on each side. Research consistently shows this duration is significantly more effective than 15-second holds that most people do. A 10-second stretch is essentially nothing — the muscle hasn’t had time to release.


1. Standing Calf Stretch (Gastrocnemius)

Target: The large calf muscle (gastrocnemius), which takes the most impact in running.

How: Stand facing a wall with one foot back and one foot forward. Press the heel of the back foot firmly into the ground, keep the leg straight, and lean into the wall until you feel a stretch in the back of the lower leg.

Hold: 45–60 seconds each side.


2. Bent-Knee Calf Stretch (Soleus)

Target: The deeper calf muscle (soleus) and Achilles tendon.

How: Same position as above, but bend the back knee slightly. The stretch shifts lower in the leg, targeting the soleus.

Hold: 45–60 seconds each side.

These two calf stretches matter for runners because tight calves and Achilles tendons contribute to plantar fasciitis, shin splints, and Achilles tendinopathy — some of the most common running injuries.


3. Standing Quad Stretch

Target: The quadriceps, heavily loaded on downhill sections and during knee drive.

How: Stand on one foot. Bend the other leg and hold your ankle (or sock) behind you, keeping your knees together and standing tall. Hold a wall for balance if needed.

Hold: 30–45 seconds each side.


4. Hip Flexor Stretch (Lunge Position)

Target: The hip flexors (iliopsoas), which are consistently shortened in runners and remain tight after running.

How: Drop into a lunge position with one knee on the ground and the other foot forward. Sit tall and push your hips gently forward until you feel a stretch at the front of the hip on the grounded-knee side. Don’t arch your lower back — keep the pelvis neutral.

Hold: 45–60 seconds each side.

Tight hip flexors are among the most common causes of lower back pain and altered running gait in recreational runners. This is the most important stretch in the routine to do consistently.


5. Seated Hamstring Stretch

Target: The hamstrings, crucial for stride length and knee flexion during running.

How: Sit on the floor with one leg extended and the other bent so the sole of your foot is against your inner thigh. Hinge forward from the hips (not from the waist) toward the extended leg. Keep your back relatively flat — don’t round your spine.

Hold: 45–60 seconds each side.


6. Pigeon Pose or Figure-Four Stretch (Glutes/Piriformis)

Target: The glutes and piriformis, which work hard as hip stabilisers during running and often become tight.

Option 1 — Figure-four (easier): Lie on your back with both knees bent. Cross one ankle over the opposite knee. Flex the crossed foot (this protects the knee joint). Gently press the crossed knee away from you, or pull both legs toward you. You’ll feel the stretch in the outer hip/glute of the crossed-leg side.

Option 2 — Pigeon pose: From a hands-and-knees position, bring one knee forward and out to the side, placing it on the ground in front of you with the shin at an angle. Slide the other leg straight behind you. Lower your torso toward the ground. This provides a deeper stretch but requires more hip flexibility.

Hold: 45–60 seconds each side.


7. IT Band / Outer Hip Stretch

Target: The iliotibial band and outer hip muscles, tight in many runners and involved in IT band syndrome.

How: Stand with one ankle crossed over the other. Lean sideways away from the crossed ankle, pressing into the standing hip. You’ll feel the stretch along the outer thigh.

Or, from seated: sit with one leg straight and cross the other ankle over the straight knee. Rotate your torso toward the bent knee, placing the opposite elbow outside the knee for leverage.

Hold: 30–45 seconds each side.

  1. Hold stretches for 30–60 seconds minimum — shorter holds have minimal effect
  2. Prioritise hip flexors and calves — the most chronically tight areas in runners and most linked to injury
  3. Stretch after running, not before — warm muscles respond better; static stretches before running reduce muscle output
  4. Do this consistently — range of motion improves over weeks, not sessions
  5. Don’t expect stretching to prevent DOMS — it reduces tightness sensation but doesn’t significantly reduce post-run soreness
